High Plank to Upward Dog (Modified)

The modified flow swaps upward dog for a gentler cobra: from a kneeling plank you lower to the floor, peel the chest up into a small arch, then press back up. It teaches the plank-to-extension rhythm without demanding full arm strength or full spinal range. Coached by Maddy (NASM-CPT) — these are the exact form cues he gives on every client's first week.

Level — Beginner

Beginner — same rhythm as the full flow at a fraction of the strength cost.

Proper form — 5 cues

  1. Start in a kneeling high plank with the hands a palm-width ahead of the shoulders.
  2. Lower the body to the floor in one piece, elbows brushing the ribs.
  3. Peel the chest up cobra-style — hips stay down, elbows stay softly bent.
  4. Rise only to the height where the lower back stays comfortable.
  5. Press back up to the kneeling plank and re-set before the next rep.

Breathing: Inhale as the chest peels up into the arch, exhale pressing back to the kneeling plank.

The 3 mistakes Maddy corrects most

Pushing the arch as high as the arms can force it. Straight-arming the chest up drags the spine past its ready range and pinches the low back. Fix: Let the back muscles — not the hands — decide the height; the arms only assist.
Shoulders rolling forward as the chest lifts. A slumped lift closes the chest, the very region the extension is meant to open. Fix: Draw the shoulder blades back and down as the breastbone leads upward.
Collapsing to the floor between phases. Flopping down loses the eccentric control that makes the lowering half worth doing. Fix: Lower on a three-count with the elbows tracking backward, every rep.

Common questions

When should I use this instead of the full version?

Whenever the full flow forces a compromise: thighs crashing to the floor, elbows refusing to straighten, or a lower back that complains in the deep arch. This version keeps the same rhythm — lower, extend, press back — at a fraction of the cost, letting you groove the pattern while strength and range catch up.

How high should my cobra lift be?

Only as high as the back lifts with light hand assistance — for many beginners that is a modest 20-30 cm of chest height. The test: lift the palms off the floor for a second at your top height. If the chest crashes, the arms were doing everything, and the honest working height is lower.

Will this flow help my push-ups?

Yes, more than it appears. The controlled lower-to-floor is precisely the eccentric half of a push-up, and training it from the knees with a slow tempo builds the pressing control beginners usually lack. Combined with kneeling planks, it forms a quiet but effective push-up preparation programme.
