Upright Row to Biceps Curls

This dumbbell combination alternates an upright row — elbows leading the weights up the body — with a strict biceps curl, covering shoulders, traps, and arms in one sequence. Maddy slots it into circuit blocks when a client wants dense upper-body work from a single pair of dumbbells. Level — Beginner

Beginner-to-intermediate; the discipline of separating the two lifts cleanly matters more than either lift alone.

Proper form — 5 cues

  1. Row first: lead with the elbows and stop them at shoulder height, hands around the lower chest.
  2. Lower fully to straight arms before the curl begins.
  3. Curl with elbows pinned to your sides, palms turning up as the weights rise.
  4. Keep the trunk a still pillar through both movements — no rocking between them.
  5. Count one row plus one curl as a single rep.

Breathing: Exhale on the row up, inhale down, exhale on the curl up, inhale down — one breath cycle per movement.

The 3 mistakes Maddy corrects most

Blurring the two lifts into one continuous swing.. The blur means momentum from the row launches the curl, and neither the delts nor the biceps do their full job. Fix: Insert a deliberate dead-stop with straight arms between the row and the curl every rep.
Pulling the row too high because the curl weight feels light.. The load that suits your biceps invites an aggressively high row, which can crowd the shoulder joint at the top. Fix: Cap the elbows at shoulder height regardless of how light the dumbbells feel — height is not the goal, tension is.
Leaning back during the curl phase.. The lean turns the curl into a torso swing and shifts strain into the lower back late in the set. Fix: Squeeze the glutes and brace lightly before each curl; if the shoulders drift behind the hips, end the set.

Common questions

What weight should I use for a row-plus-curl combo?

Load for the weaker movement, which for most people is the strict curl. A dumbbell your curls can handle for the full set keeps both halves honest; a dumbbell chosen for rows leads straight to swinging curls. Expect the rows to feel easy early — that is by design, and it is what keeps the last few combos clean instead of collapsing.

Is this combination better than doing rows and curls separately?

Better for time and conditioning, not for maximal strength. Alternating patterns keeps the heart rate higher and finishes two exercises in one block, which suits circuits and home sessions. When your goal shifts to progressing either lift with meaningful load, split them apart again so each can be trained near its own limit rather than the shared one.

Are upright rows safe for my shoulders?

With the elbow height capped around shoulder level and a grip slightly wider than the thighs, most lifters tolerate them well. Discomfort typically appears when the elbows climb toward the ears or the hands pull tight against the chin. If the movement pinches even with the capped height, swap the row phase for a lateral raise — the combo structure still works identically.
