Seated Chest Stretch

Sitting on the floor or a bench, you place your hands behind you and gently walk them back while lifting the chest, opening the pecs and the fronts of the shoulders. It is the simplest counter-stretch to pressing sessions and desk posture, requiring nothing but a place to sit. Coached by Maddy (NASM-CPT) — these are the exact form cues he gives on every client's first week.

Muscles worked

Chest · pectoralis major Front shoulders · anterior deltoid Biceps · biceps brachii

Level — Beginner

Beginner — self-dosed entirely by how far the hands walk back; suitable at any level, any day.

Proper form — 5 cues

  1. Sit tall with legs crossed or extended and place both palms on the floor behind your hips, fingers pointing away.
  2. Walk the hands back a few centimetres until the chest begins to open.
  3. Lift the breastbone toward the ceiling and draw the shoulder blades together.
  4. Keep the chin level — open the chest, not the throat.
  5. Settle where the stretch spans the front of the chest and shoulders, and breathe.

Breathing: Inhale to lift the breastbone a touch higher, exhale to let the shoulders settle back and down.

The 3 mistakes Maddy corrects most

Shoulders creep up toward the ears.. Shrugging transfers the opening into the neck and upper traps, which are usually the very muscles already overworked. Fix: Slide the shoulder blades down the back before walking the hands, and re-set them any time the stretch relocates upward.
Collapsing into the lower back arch.. Arching the lumbar spine mimics a chest lift without lengthening the pecs, trading a stretch for a compensation. Fix: Keep the ribs stacked over the pelvis and produce the lift from the breastbone rising, not the belly pushing forward.
Hands walked so far back the shoulders pinch in front.. Overreaching converts the stretch into joint compression at the front of the shoulder — sensation in the wrong place entirely. Fix: Bring the hands forward until the pinch clears and the feeling returns to the muscle bellies of the chest.

Common questions

When should I do the seated chest stretch?

Two windows earn it best: immediately after chest or shoulder pressing sessions, when the muscles are warm and shortened from work, and during long sitting stretches, where a 30 to 60 second hold interrupts the rounded-forward position desks impose. Before pressing, keep any chest stretching brief — long pre-training holds are better saved for afterward.

Will chest stretching fix rounded shoulders?

It is one honest piece of a bigger fix, not the fix itself. Lengthening tight pecs helps the shoulders sit back more easily, but lasting posture change also needs the opposing muscles — mid and lower traps, rear delts — strengthened, plus fewer unbroken hours in the rounded position. Pair this stretch with rowing and Y-raise work and change accumulates.

Should I feel this stretch in my biceps?

A mild line of stretch down the inner arm is common — the biceps crosses the shoulder and lengthens as the arms reach behind you. It becomes a problem only if the arm sensation overwhelms the chest or tingles appear, which suggests the hands are too far back or the elbows are locked hard. Soften the elbows and shorten the walk-back until the chest leads again.
