Prone Rows

Lying face down, you row a light dumbbell in each hand up beside your ribs, with the floor or bench preventing any of the body-English that pollutes standing rows. The strict position makes it ideal for building the rear delts and mid-back muscles that posture and pressing balance depend on. Level — Beginner

Beginner — technically simple, but humbling in load; the strict position exposes how light real rear-delt work must be.

Proper form — 5 cues

  1. Lie face down with a light dumbbell in each hand, arms hanging straight toward the floor.
  2. Set the shoulder blades gently back and down before the first pull.
  3. Row the dumbbells up with elbows travelling out at roughly 45 degrees from your sides.
  4. Squeeze the shoulder blades together for a full second at the top.
  5. Lower with control until the arms are long again, keeping the chest heavy and still.

Breathing: Exhale as you row the dumbbells up, inhale as you lower them under control.

The 3 mistakes Maddy corrects most

Choosing the dumbbells you use for standing rows.. With no legs or momentum available, the rear delts and rhomboids face the load alone — a weight that felt moderate standing becomes impossible to lift strictly here. Fix: Start with a fraction of your usual rowing weight and let the one-second squeeze at the top decide whether it is right.
Whipping the head and chest up with each row.. Arching the neck and lifting the torso recruits the lower back to generate momentum, stealing work from the upper back. Fix: Keep your forehead or chin resting toward the surface and let only the arms and shoulder blades move.
Cutting the top of the rep short.. Without the final shoulder-blade squeeze, the rhomboids and mid-traps never reach their full contraction and the exercise loses its main purpose. Fix: Treat the top squeeze as the rep — the lift is merely transport to get there.

Common questions

What is the advantage of rowing face down instead of bent over?

The surface does the postural work for you. Bent-over rows demand that your lower back holds a hinge for the whole set, and fatigue there usually ends the set before the upper back is done. Face down, the spine is supported, cheating is impossible, and every rep is forced through the rear delts and mid-back — which is why the weights are lighter and the results honest.

Can I do prone rows on the floor or do I need a bench?

The floor works, with one limitation: the dumbbells touch down when your arms hang, shortening the stretch at the bottom. You still get a productive row over the remaining range. An incline bench set low, or a flat bench, lets the arms hang fully for a longer range. Start on the floor if that is what you have — do not wait for equipment.

How heavy should prone row dumbbells be?

Light enough that you can pause a full second at the top of every rep with the shoulder blades pinched — for most beginners that means very light dumbbells, often 2 to 5 kilograms. The rear delts are small muscles that respond to strict range and squeeze, not to load. If the pause disappears, the weight is wrong regardless of the number on it.
