Preacher Curl
The preacher curl braces the backs of your upper arms against an angled pad, removing body swing entirely so the biceps must lift the bar alone through a long range. It is a go-to isolation movement for lifters chasing arm growth, and equally useful for anyone whose standing curls have degenerated into hip-swing. Beginner-friendly in setup, but the strict stretched position humbles most first-timers — start lighter than your standing curl.
Proper form — 5 cues
- Set the seat so your armpits sit snugly over the top edge of the pad.
- Press the backs of both upper arms flat into the pad and keep them glued there.
- Curl the bar until your forearms are just short of vertical — squeeze hard at the top.
- Lower with a three-second count until the elbows are nearly straight.
- Stop just before complete lockout at the bottom, keeping tension on the biceps.
Breathing: Exhale as you curl the bar up, inhale on the slow three-second descent.

Preacher curl vs standing barbell curl — which is better for growth?
Neither wins outright; they stress the biceps differently. The preacher pad makes the stretched, lower half of the curl brutally honest and eliminates cheating, while standing curls allow heavier absolute loads and train the biceps alongside trunk stabilisation. Many well-built programs run standing curls as the heavy movement and preacher curls as the strict, stretch-focused one.
Why do preacher curls feel harder at the bottom?
The pad angle lines gravity up against your biceps precisely when the muscle is longest and weakest, with no way to lean back or swing through it. That is by design — the hardest part of the rep happens in the range standing curls let you skip. Use a lighter bar than your standing curl and treat the bottom third as the working zone, not an obstacle.
Can I do preacher curls with dumbbells or an EZ bar?
Yes to both. An EZ bar's angled grip eases wrist strain and is the most common choice. Single-arm dumbbell preacher curls add a further benefit: each arm works alone, so a stronger side cannot quietly take over. If your wrists ache with a straight bar, switch rather than push through — the biceps stimulus is essentially the same.
