High Plank Extended

The extended high plank slides the hands several centimetres ahead of the shoulder line, lengthening the lever so the abs must work far harder to hold the same flat shape. A small change of hand position produces a large change of difficulty — treat it as an advanced hold. Proper form — 5 cues

  1. Walk the hands 10-15 cm forward of the shoulder line — further forward means harder.
  2. Tuck the pelvis slightly and lock the ribs down before committing to the hold.
  3. Squeeze the glutes and quads as if the whole body were one plank of timber.
  4. Press the floor away so the upper back stays broad, never sunken between the shoulders.
  5. End the hold the moment the hips begin to dip — shaking is fine, sagging is not.

Breathing: Slow controlled breaths behind a hard brace — air keeps moving even when the trunk feels like stone.

The 3 mistakes Maddy corrects most

Reaching so far forward the shape collapses immediately. An over-ambitious reach loads more than the trunk can hold, so the back arches from the first second. Fix: Start barely ahead of the shoulders and win centimetres over weeks, not within one set.
Holding the position with an arched lower back. The long lever pulls the pelvis into a tilt, and an arched hold trains the exact fault it should prevent. Fix: Re-tuck the pelvis, shorten the reach, and prefer a shorter honest hold.
Breath-holding to survive the hold. A rigid, airless brace collapses suddenly and cuts every hold shorter than the abs actually allow. Fix: Practise slow nasal breathing behind the brace during easier planks first.

Common questions

Why is moving the hands forward so brutal?

Leverage. Every centimetre the hands travel ahead of the shoulders lengthens the moment arm the abs must counter to stop the hips sagging, so demand climbs steeply with a visually tiny change. It is the same physics that makes an ab-wheel rollout hard — the extended plank is essentially a rollout paused mid-way.

How long should I be able to hold a normal plank first?

A sensible gate is sixty seconds of textbook standard plank — level hips, ribs down, quiet breathing. Beyond that, longer standard planks add little, and extending the lever is the smarter next step: ten hard-earned seconds in the extended position out-trains another leisurely minute in the ordinary one.

Extended plank vs ab wheel rollout — which should I choose?

They train the same anti-extension quality on a sliding scale. The extended plank is self-limiting and needs no equipment, making it the safer entry. The wheel adds a moving eccentric and a deeper finish position, which makes it the harsher progression. Owning 20-30 seconds extended is excellent preparation for the wheel.
