Bent Over Row
The bent-over row with dumbbells is the horizontal pull you can do anywhere there is a pair of weights — hinge at the hips, flat back, and row both dumbbells to your ribs. It targets the lats and rhomboids while the entire posterior chain holds your position, making it a two-for-one on most home programs. Proper form — 5 cues
- Push your hips back until your torso is around 45 degrees, dumbbells hanging under your chest.
- Set a flat back and lock that angle — it should not change for the whole set.
- Row both dumbbells toward your lower ribs, elbows brushing past your sides.
- Pause and pinch your shoulder blades together at the top of each rep.
- Lower on a 2-second count until your arms hang fully long.
Breathing: Exhale as you row to the ribs, inhale as the dumbbells lower.

Common questions
Can I build my back at home with just bent-over rows?
You can build a genuinely strong mid-back with this one pattern, progressive dumbbells, and patience — it covers the lats, rhomboids, traps, and rear delts in one move. What it cannot replicate is a vertical pull, so pair it with a doorway pull-up bar or band pull-downs when possible for complete development.
How do I know if my back is flat during rows?
Film yourself from the side once — it settles the question in ten seconds. A flat back shows one straight line from the back of your head to your tailbone. If you see a rounded curve at the lower spine, raise your torso angle, lighten the dumbbells, and practise the hip hinge without weight first.
Should my head be up or down when rowing?
Neutral — in line with your spine, eyes on the floor a short distance ahead. Cranking the head up to look forward kinks the neck and often drags the lower back into an arch; tucking the chin to your chest encourages rounding. Let the neck follow the torso angle and forget about it.
