Upward Triceps Extension

The upward — overhead — triceps extension holds the dumbbells above the head and lowers them behind it by bending only the elbows, training the triceps' long head from its most stretched position. Maddy programs it as the vertical partner to the lying extension for complete arm development. Coached by Maddy (NASM-CPT) — these are the exact form cues he gives on every client's first week.

Level — Beginner

Intermediate; overhead shoulder mobility is the entry ticket — the elbows only get to work as hard as the shoulders allow.

Proper form — 5 cues

  1. Press the dumbbells overhead with palms facing each other, elbows close to your ears.
  2. Lower the weights behind your head by bending only the elbows.
  3. Keep the upper arms vertical and still — they are the frame, not the movement.
  4. Descend until you feel a clear stretch down the back of the arms.
  5. Drive back to straight without the elbows flaring outward.

Breathing: Inhale as the dumbbells lower behind the head, exhale driving back to straight.

The 3 mistakes Maddy corrects most

Arching the lower back as the weights travel behind the head.. With the load overhead, a flared ribcage tips the strain into the lumbar spine and disguises poor shoulder mobility. Fix: Squeeze the glutes, tuck the ribs down, and if the arch persists, do the exercise seated with back support.
Elbows drifting wide like wings during the lower.. Flared elbows change the movement into a partial press, taking the long head off stretch and stressing the shoulder. Fix: Keep the elbows squeezing gently toward the midline; a lighter dumbbell makes the position obvious.
Cutting the descent short and pumping the top half only.. The deep stretch behind the head is precisely what this exercise exists to load — the shallow version duplicates a pushdown poorly. Fix: Lower on a three count until the stretch registers, and let the rep count fall to whatever that depth allows.

Common questions

One dumbbell with both hands or two dumbbells?

Both work the same muscle. Cupping one dumbbell's top plates with both hands is more stable and lets beginners find the groove faster. Two dumbbells demand more control, expose left-right differences, and let each shoulder pick its comfortable path — usually the kinder option for cranky elbows and shoulders. Start with one; graduate to two when the path is consistent.

Why does the overhead position stretch the triceps more?

The long head of the triceps crosses the shoulder joint, so raising the arm overhead lengthens it before the elbow even bends. Bending the elbow from up there takes the muscle near its full stretch — a position pushdowns and kick-backs never visit. Training a muscle through its stretched range is a standard hypertrophy tool, which is why this movement earns its slot.

My shoulders are too tight to hold my arms by my ears — alternatives?

Work within the range you have: let the upper arms angle slightly forward of the ears rather than forcing them back, or perform the movement one arm at a time, which frees the shoulder to find its lane. If overhead is simply uncomfortable for now, lying extensions load the same muscle from a friendlier shoulder angle while you improve overhead mobility separately.
