Superman

The superman has you lie face down and lift arms, chest, and thighs a few centimetres off the floor, loading the spinal erectors and glutes through a small, honest range. Maddy programs it to balance all the flexion work in a core block and to wake up the posterior chain before hinging. Beginner; the challenge should live in the squeeze and the reach, never in how high you can arch.

Proper form — 5 cues

  1. Lie face down, arms extended ahead, forehead hovering in line with the spine.
  2. Reach long through fingertips and toes before anything lifts.
  3. Raise arms, chest, and thighs together just a few centimetres.
  4. Squeeze the glutes to lift the legs — do not crank the lower back higher.
  5. Hold one to two seconds at the top, then lower everything with control.

Breathing: Exhale as you lift and hold, inhale as you lower — avoid trapping the breath face-down.

The 3 mistakes Maddy corrects most

Lifting as high as possible and hanging out in an extreme arch.. Height past a gentle lift comes from jamming the lumbar joints together, not from more muscle work. Fix: Cap the lift at a few centimetres, and redirect the effort into reaching longer instead of higher.
Looking up and craning the neck at the top.. The neck extension strains the small joints at the top of the spine and breaks the head-to-heel line. Fix: Keep the eyes on the floor just ahead of you so the head rises as part of the trunk, not before it.
Leaving the glutes out of the lift entirely.. Without glute drive the legs rise via lower-back effort alone, which is exactly what overloads it. Fix: Squeeze the glutes half a second before the thighs leave the floor on every rep — glutes first, then lift.

Common questions

Is the superman exercise safe for my lower back?

For most healthy backs, yes — it is a bodyweight extension through a small range, and the spinal erectors need direct work just like any muscle. The problems come from cranking maximum height or snapping up with momentum. Keep the lift small, lead with the glutes, and pause briefly. If you have a diagnosed back condition, clear it with your health professional first.

Superman vs bird dog — which should I do?

They train the same territory with different emphasis. The bird dog lifts opposite limbs from all-fours, adding an anti-rotation balance challenge with lower overall back demand — the better starting point. The superman lifts everything at once from the floor, giving the erectors and glutes more direct work. Maddy commonly starts clients on bird dogs and layers supermans in once the pattern is stable.

How long should I hold a superman?

Two sensible formats: reps with a one-to-two-second squeeze at the top, or holds of 10-20 seconds done for two or three rounds. Longer holds than that usually degrade into breath-holding and neck tension without extra benefit. If a 20-second hold is easy, progress by reaching longer through the fingertips or slowing the lowering phase, not by arching higher.
