Single Leg Knee Hug

The single-leg knee hug pulls one knee to the chest while you balance tall on the other leg, stretching the glute and deep hip rotators of the lifted leg as the standing side steadies you. Level — Beginner

Beginner drill — balance is the only real challenge, and a wall removes even that.

Proper form — 5 cues

  1. Stand tall and lift one knee toward your chest
  2. Wrap both hands below the kneecap and hug it in
  3. Stay upright — draw the knee up rather than folding your chest down
  4. Squeeze the standing glute and keep that hip fully extended
  5. Hold, release with control, and step through to the next rep

Breathing: Exhale as you hug the knee in, inhale as the leg releases down.

The 3 mistakes Maddy corrects most

Leaning the torso back to lift the knee higher. The lean-back fakes hip range using the spine and disguises how much hip flexion you actually own. Fix: Keep the ribs stacked over the pelvis and accept the knee height that arrives without leaning.
Standing leg bent and hip cocked sideways. A collapsed standing side removes the balance work and the hip-extension stretch that make the drill worthwhile. Fix: Straighten the support leg, squeeze its glute, and grow tall through the crown of the head.
Gripping the hands over the top of the kneecap and compressing it. Direct pressure on the kneecap is uncomfortable and can irritate the joint when pulled hard. Fix: Clasp the shin just below the knee, or behind the thigh if the knee is sensitive.

Common questions

What is the single-leg knee hug actually stretching?

The lifted leg's gluteus maximus and the small deep rotators behind the hip take the main stretch as the knee compresses toward the chest. Meanwhile the standing hip trains active extension and the ankle works for balance — three useful things happening inside one simple-looking movement.

Is the knee hug a good warm-up before running or legs?

Yes — walking knee hugs are a staple of dynamic warm-ups because each rep opens one hip while the other extends, mimicking the reciprocal action of stride. Keep the holds short and rhythmic before training, two to three seconds each, and save longer holds for after the session.

I wobble a lot on one leg — should I skip this?

The wobble is a reason to include it, not skip it. Stand within fingertip reach of a wall, slow the movement down, and fix your eyes on a point ahead. Balance improves quickly with practice, and the knee hug delivers that practice in a low-risk, everyday movement.
