Rope Pushdown
The rope pushdown extends your elbows against a high cable, with the rope's split ends letting your hands finish apart and slightly turned out for a full triceps squeeze. It is the standard cable triceps builder — easy on the joints, quick to learn, and precise in the way barbell extensions rarely are. Proper form — 5 cues
- Grip the rope ends with thumbs on top and stand a half-step back from the stack.
- Pin the elbows to your sides — they are hinges, not passengers.
- Press the hands down and slightly apart until the elbows lock out fully.
- Turn the pinkies gently outward at the bottom and squeeze the back of the arms.
- Ride the rope back up under control until the forearms pass parallel — elbows never move.
Breathing: Exhale as you press to lockout, inhale as the rope returns upward.

Rope vs straight bar for pushdowns — does it matter?
Modestly. The rope lets the hands separate and rotate at the bottom, which many lifters feel as a stronger squeeze, and the neutral grip tends to sit easier on cranky wrists and elbows. The bar allows slightly heavier loads with a fixed hand position. The triceps grow from both; pick the one that lets you lock out strictly, pain-free, set after set.
Why do I feel pushdowns in my shoulders?
Almost always because the elbows have crept forward and the movement has become a pressing motion. The front delts step in whenever the upper arm changes angle mid-rep. Re-pin the elbows to your ribs, step slightly closer to the stack, and reduce the weight until the only joints moving are the elbows — the sensation should return to the back of the arms.
How heavy should rope pushdowns be?
Whatever allows a complete lockout with a one-second squeeze on every rep — for most people that is lighter than they would like. This is a precision exercise on a small muscle group; the heavy pressing elsewhere in your program supplies the big loads. If lockout gets bargained down to half-reps, the pin is one or two plates too deep.
