Low to High Plank to Shoulder Stretch

This sequence pairs plank up-downs with a shoulder-opening stretch — typically a child's-pose reach or thread-through — between rounds, alternating loading and lengthening for the shoulder girdle. It suits warm-ups and desk-worker mobility circuits where shoulders need both waking and unwinding. Coached by Maddy (NASM-CPT) — these are the exact form cues he gives on every client's first week.

Muscles worked

Rear shoulders · posterior deltoid Side shoulders · medial deltoid Upper traps · upper trapezius Mid back · rhomboids

Level — Beginner

Beginner — the built-in stretch makes it one of the most forgiving plank progressions.

Proper form — 5 cues

  1. Perform the up-down phase strictly: forearms to palms and back, one arm at a time.
  2. After the set count, shift the hips back toward the heels with arms sweeping long.
  3. Sink the chest toward the floor to feel a stretch through the shoulders and lats.
  4. Breathe for three slow cycles in the stretch before returning to the plank.
  5. Keep the transitions unhurried — the change of pace is the point, not a delay.

Breathing: Exhale on each press in the plank phase; long, slow nose-breathing through every stretch.

The 3 mistakes Maddy corrects most

Rushing out of the stretch to get back to work. Two hurried breaths give the shoulder tissue no time to actually lengthen. Fix: Count three full, slow breath cycles minimum before the next plank round.
Letting the plank standards drop because a stretch is coming. Sloppy up-downs before a stretch are still sloppy up-downs. Fix: Hold the same hip-silent standard as a standalone plank set.
Shrugging the shoulders into the ears during the reach. Tension at the neck blocks the very stretch the position is designed to deliver. Fix: Slide the shoulder blades down the back as the arms lengthen away.

Common questions

Why combine a plank drill with a stretch?

The pairing is contrast work: the up-downs load the shoulders and trunk hard, then the stretch immediately lengthens the same region while it is warm and receptive. For stiff desk-bound shoulders, that alternation tends to restore comfortable range faster than either piece done alone and cold.

Is this a workout or a mobility routine?

It sits deliberately between the two. Programmed with higher up-down counts and short stretches, it functions as core and shoulder conditioning; flipped — few up-downs, long stretch holds — it becomes a mobility flow. Decide the intent before starting and set the ratio accordingly.

Can I do this daily?

The stretch portion, absolutely. The up-down portion is real muscular work, so daily high-volume rounds can outpace recovery for the shoulders and wrists. A practical rhythm: a full session every second day, and on the days between, just the stretch with a handful of easy transitions.
