Kneeling Dumbbell Squat

The kneeling dumbbell squat is performed from both knees: hips sink back toward the heels and drive back up to a tall kneeling position, with a dumbbell adding load. It isolates hip extension — pure glute work — while removing the knee and ankle demands of a standing squat. Level — Beginner

Beginner — cushion the knees well and let the glutes, not momentum, own the ascent.

Proper form — 5 cues

  1. Kneel tall on a cushioned mat, knees under hips, toes untucked or tucked as comfort dictates.
  2. Hold the dumbbell at the chest with both hands, elbows tucked.
  3. Sit the hips back toward the heels with the chest staying proud.
  4. Drive the hips forward and up by squeezing the glutes hard — snap to full tall kneeling.
  5. Finish each rep with the hips fully extended and ribs stacked, not leaning back.

Breathing: Inhale sitting back toward the heels, exhale driving the hips to tall kneeling.

The 3 mistakes Maddy corrects most

Bouncing off the heels at the bottom. The rebound steals the glutes' hardest work and grinds the knees into the mat. Fix: Touch the heels softly — or stop just above them — and pause before driving up.
Finishing with an arched lower back. Leaning back past vertical fakes hip extension with lumbar extension. Fix: Squeeze the glutes to push the hips to neutral, ribs down, tailbone tucked slightly.
Letting the dumbbell drift away from the chest. A wandering load tips the torso forward and turns glute work into a back exercise. Fix: Pin the dumbbell to the breastbone for the entire set.

Common questions

What is the point of squatting from the knees?

Isolation and access. Kneeling removes the ankle and knee joints from the equation, leaving hip extension — the glutes' job — as the whole movement. That makes it useful for glute-focused sessions, for trainees whose knees or ankles limit standing squats, and for teaching what a hard glute squeeze feels like.

Can beginners do the kneeling dumbbell squat?

Yes — it is one of the more forgiving loaded lower-body moves, provided you kneel on padding. Start with bodyweight to learn the hip path, add a light dumbbell once the glute squeeze at the top feels automatic, and progress the load the way you would any squat pattern.

My knees hurt kneeling — any workarounds?

Double the padding first — a folded towel on top of the mat changes everything for many people. Untucking the toes so the shins lie flat also redistributes pressure. If direct kneeling pressure remains uncomfortable regardless, glute bridges deliver a very similar hip-extension stimulus from your back instead.
