Hip Stretches

This page covers a simple two-part hip sequence: a half-kneeling stretch for the front of the hip, followed by a lying figure-4 for the deep muscles behind it. Together they address both faces of a stiff hip in under five minutes. Coached by Maddy (NASM-CPT) — these are the exact form cues he gives on every client's first week.

Proper form — 5 cues

  1. Half-kneel with the back knee padded, and tuck the pelvis before easing forward.
  2. Keep the front shin vertical while the hips glide gently ahead.
  3. For the figure-4, cross one ankle over the opposite knee and draw that thigh toward the chest.
  4. Flex the crossed foot to guard the knee while you pull.
  5. Ease into each position over several seconds — no yanking into range.

Breathing: Slow exhales while settling into each stretch — tension leaves on the breath out.

The 3 mistakes Maddy corrects most

Leaning the torso far forward in the kneeling stretch. The dramatic lean arches the back and moves the sensation everywhere except the hip flexor. Fix: Stay upright, tuck the pelvis, and let a small forward glide do the honest work.
Pulling the figure-4 through the crossed knee. Levering on the bent knee stresses its ligaments instead of stretching the hip behind it. Fix: Grip behind the thigh of the supporting leg and keep the crossed foot flexed.
Treating the sequence as a once-a-week event. Range gained in one sitting fades within hours; sparse visits never consolidate. Fix: Attach the five-minute pair to a daily anchor — after training or before bed.

Common questions

Why stretch both the front and the back of the hip?

Because sitting shortens the front while under-using the deep muscles behind, and the two problems reinforce each other: a tight front tips the pelvis, and the rotators behind grip in response. Addressing one face alone leaves the other pulling the joint back toward the old pattern within hours.

Should hip stretches hurt to work?

No — the productive zone is a firm, breathable pull around seven out of ten, held calmly. Pain-level stretching triggers protective tension that actively blocks lengthening, and sharp or pinching sensations signal joint positions worth avoiding rather than conquering. Milder daily exposure outperforms brutal occasional sessions on every measure that matters.

Morning or evening — when do hips stretch best?

Tissue is warmer and more compliant later in the day, so evening holds tend to feel deeper and calmer. The morning suits shorter, gentler versions after a few minutes of walking. The honest answer, though, is whichever time you will actually repeat daily — consistency decides the outcome, not the clock.
