Hip Opening (Advanced)
The advanced hip opener is a seated 90/90 position — front shin and back shin both at right angles — finished with a slow forward fold over the front leg. The fold multiplies the stretch through the front hip's deep rotators, so it belongs late in a session, on warm muscles. Coached by Maddy (NASM-CPT) — these are the exact form cues he gives on every client's first week.
Muscles worked
Sets & reps by goal
| Goal | Sets × Reps | Rest |
|---|---|---|
| Strength | 2 holds × 20-30 sec per side (upright, no fold) | 20-30 sec |
| Muscle | 2-3 holds × 30-45 sec per side with a moderate fold | 30 sec |
| Endurance | 1-2 holds × 60-90 sec per side with the full fold | as needed |
Level — Advanced
Advanced — the fold is earned; the upright 90/90 sit is the prerequisite position.
Proper form — 5 cues
- Build the 90/90 first: front shin parallel with the chest, back shin trailing at a right angle.
- Ground both sit bones toward the floor before any folding begins.
- Hinge over the front shin with a long spine — the breastbone leads, not the forehead.
- Walk the hands forward only as far as the hips release without the back rounding hard.
- Hold, then swap legs — expect the two sides to feel different, which is normal.
Breathing: Exhale slowly as you fold deeper; each breath out buys a centimetre the muscles will lend.

Common questions
What makes the 90/90 fold an advanced stretch?
It combines three demands most hip stretches apply one at a time: external rotation of the front hip, internal rotation of the back hip, and a loaded forward fold on top. Anyone missing range in one link feels it immediately. The upright 90/90 without the fold is the honest intermediate step.
My back hip pinches in this position — what should I change?
The trailing hip is being asked for internal rotation it may not yet own. Widen the back shin's angle past 90 degrees, elevate the front hip on a cushion, and keep the torso upright for now. Train internal rotation separately with gentle windshield-wiper movements, then revisit the strict position in a few weeks.
How long until deep hip positions feel comfortable?
With four or five short exposures a week, most people notice easier sitting and deeper squats inside three to six weeks, while stubborn hips can take a few months. Consistency and calm breathing at moderate intensity beat heroic single sessions — range that arrives gradually is the range that stays.
