Forward Lunges (Modified)

The modified forward lunge shortens the depth — the back knee lowers only halfway — with a fingertip on a wall or chair for balance. It lets new trainees, and anyone rebuilding a cranky knee, practise the stepping pattern without the full load of a deep lunge. Level — Beginner

Beginner — the ramp into lunging; depth and support are the two dials to turn down or up.

Proper form — 5 cues

  1. Stand beside a wall or chair and rest the fingertips on it lightly — support, not grip.
  2. Step forward with the same full-length stride as a regular lunge; only the depth changes.
  3. Lower halfway down, pause for one second, then drive back.
  4. Weld the front heel to the floor from the first centimetre to the last.
  5. Add depth over the weeks only when the current reps feel stable and pain-free.

Breathing: Breathe in on the step and descent, breathe out on the drive back.

The 3 mistakes Maddy corrects most

Leaning bodyweight onto the support hand. The wall starts doing the balance work, so the hips and ankles never learn their share of the pattern. Fix: Lighten the touch to two fingertips, and lift the hand for a rep now and then to audit yourself.
Shrinking the stride to make the half-depth easier. A short step changes the pattern being rehearsed, so nothing carries over when full lunges arrive. Fix: Keep the full stride length and let the reduced depth be the only modification.
Skipping the pause at the halfway point. Bouncing off the mid-point hides the position where control is weakest and progress is decided. Fix: Own a genuine one-second stop at the bottom of every rep before driving up.

Common questions

How do I progress from modified to full forward lunges?

Deepen before you unhand: first grow the depth week by week until the back knee hovers just above the floor, still using fingertip support. Then reduce the support — two fingers, one finger, hover. When ten full-depth reps per leg work with a hovering hand, the standard lunge is simply the same rep without the wall.

Are half lunges pointless compared to full ones?

Not at all — partial-range work at the right stage builds strength in the range you can control and lets the tissues around the knee adapt gradually. What makes them pointless is staying there forever. Treat the half depth as a moving target that shrinks toward the floor across weeks.

My knee still niggles even at half depth — what now?

Check the fixables first: stride length, heel contact, and tempo — most knee complaints in lunges trace to short strides or dropping fast. If a slow, long-stride half lunge still reproduces pain, switch to step-ups or supported split-stance holds for a while, and get the knee assessed rather than pushing through.
