Flutter Kicks (Advanced)
The advanced flutter drops the legs to hover just above the floor while the head and shoulder blades lift into a hollow hold, so the abs fight on two fronts at once. Earn it only after the standard version stays clean for a full minute. Coached by Maddy (NASM-CPT) — these are the exact form cues he gives on every client's first week.
Muscles worked
Sets & reps by goal
| Goal | Sets × Reps | Rest |
|---|---|---|
| Strength | 4 sets × 10-15 sec at the lowest controllable hover | 90 sec |
| Muscle | 3 sets × 20-30 sec | 60 sec |
| Endurance | 2 sets × 40-60 sec | 45 sec |
Level — Advanced
Advanced — a hollow-body drill in disguise; the standard flutter for 60 clean seconds is the entry ticket.
Proper form — 5 cues
- Curl the shoulder blades a few centimetres off the mat and keep them floating.
- Hover both legs low — the closer to the floor, the harder the abs must work.
- Reach the arms long down the sides, palms hovering beside the hips.
- Beat the legs in a tight, fast scissor with the heels never touching down.
- The instant the lower back peels up, raise the legs or end the set.
Breathing: Short steady breaths behind a braced midsection — the trunk stays tight while air keeps moving.

Common questions
What makes this version so much harder than normal flutter kicks?
Two levers instead of one. The low leg hover maximises the pull on the pelvis, while the lifted shoulders add an upper-body curl the abs must also hold. Together they approximate a hollow-body hold with moving legs — a different tier of demand from the supported floor version, though the pattern looks nearly identical.
Should my arms be up or down during advanced flutters?
Beside the hips and hovering is the standard, because it removes their support without adding lever. Reaching the arms overhead lengthens the body further and is the genuine next progression — add it only when the current version stays flawless for the full set, since it magnifies any weakness in the hold.
My hip flexors cramp before my abs tire — what gives?
At a low hover the hip flexors hold the legs against gravity continuously, and in many trainees they fatigue first. Shorten the sets, raise the hover slightly, and press the lower back down harder so the pelvis stays anchored — a stable pelvis lets the hip flexors work at a mechanical advantage and delays the cramp.
